Water intake composition

Total intake by exercise duration

At a glance:Daily water is the fluid needed to maintain body function. NASEM suggests adult men ~3.7 L total / ~3.0 L beverages, women ~2.7 L total / ~2.2 L beverages (≈20% from food). This calculator uses the beverage part as baseline, then adjusts for exercise and climate.

Formula

baseline = male 3,000 mL / female 2,200 mL (NASEM beverage).

exercise top-up = weekly minutes ÷ 30 × 350 mL.

climate = (baseline + exercise) × factor (hot +20%, humid +10%, mild 0%).

total = baseline + exercise + climate.

$$W_{\text{total}} = W_{\text{base}} + \frac{t_{\text{exercise}}}{30} \times 350 + (W_{\text{base}} + W_{\text{exercise}}) \times k$$

How to Use

  1. Select sex and enter weight (reference).
  2. Enter average weekly exercise minutes.
  3. Pick climate category.
  4. The tool shows baseline, exercise top-up, climate adjustment and daily total.

Case Studies

Mild climate

35yo male, 70 kg, 150 min/week.

baseline 3,000 + exercise 1,750 = ~4,750 mL (~19.8 cups).

Hot climate

28yo female, 55 kg, 90 min/week, hot area.

2,200 + 1,050 = 3,250, +20% 650 = ~3,900 mL.

Sedentary office worker

45yo female, 60 kg, 0 min/week, mild.

daily ~2,200 mL (~9.2 cups).

FAQ

Must everyone drink 8 cups?

The '8 cups' is just a slogan. Needs vary by sex, size, activity and climate; NASEM suggests men ~3.0 L beverages, women ~2.2 L, plus more for exercise and heat.

Does food count?

Yes. About 20% of NASEM total water comes from food (fruit, veg, soup). This calculator uses the beverage part, so no need to subtract food water.

How to hydrate during exercise?

Drink 200–300 mL before, 150–300 mL every 15–20 min during, and for long high-intensity sessions use an electrolyte drink to replace sodium.

Can too much water be harmful?

Healthy kidneys handle excess, but very large amounts in a short time can cause hyponatraemia. Drink gradually by thirst and the guidance above.
